The formulas
Pace = Time ÷ Distance (minutes per km)
Finish time = Pace × Distance
Speed (km/h) = 60 ÷ Pace in minutes per km
A 6:00/km pace equals 10 km/h. A 5:00/km pace equals 12 km/h.
Worked example
You run 10 km in 55 minutes:
| Measure | Value |
|---|---|
| Pace | 55 ÷ 10 = 5:30 per km |
| Speed | 60 ÷ 5.5 = 10.9 km/h |
| Projected half marathon | ≈ 1:56 (adding a little for fatigue) |
Finish times by pace
| Pace /km | 5K | 10K | Half | Full |
|---|---|---|---|---|
| 4:00 | 20:00 | 40:00 | 1:24:24 | 2:48:48 |
| 5:00 | 25:00 | 50:00 | 1:45:30 | 3:31:00 |
| 5:30 | 27:30 | 55:00 | 1:56:03 | 3:52:06 |
| 6:00 | 30:00 | 1:00:00 | 2:06:36 | 4:13:12 |
| 7:00 | 35:00 | 1:10:00 | 2:27:42 | 4:55:24 |
| 8:00 | 40:00 | 1:20:00 | 2:48:48 | 5:37:36 |
These assume an even pace throughout. In practice most runners slow in the second half of longer races, so add two to five minutes to marathon projections unless you have trained specifically for the distance.
Training paces, and running in Indian conditions
A common guideline is that roughly 80% of your weekly running should be easy — conversational, where you could hold a conversation without gasping. Most amateur runners run their easy days too fast and their hard days too slow.
| Run type | Relative to 10K race pace |
|---|---|
| Easy / recovery | 60–90 sec/km slower |
| Long run | 45–75 sec/km slower |
| Tempo | 10–20 sec/km slower |
| Interval | 10–20 sec/km faster |
Build weekly distance gradually. Increasing by more than about 10% a week is a common route to injury. If something hurts beyond normal muscle soreness, rest it and see a doctor or physiotherapist rather than running through it.
Frequently Asked Questions
How do I calculate running pace?
Divide your time by the distance. Running 10 km in 55 minutes gives a pace of 5:30 per kilometre.
How do I convert pace to speed?
Divide 60 by your pace in minutes per km. A 5:00/km pace is 12 km/h.
What is a good 5K time?
It varies enormously with age, training and conditions. Many recreational runners finish between 25 and 35 minutes, and improvement against your own previous time matters more than any benchmark.
Should I run at the same pace every day?
No. Roughly 80% of weekly running is usually done easy, with a smaller portion at harder efforts. Running everything at moderate pace limits progress and raises injury risk.
Why am I slower in summer?
Heat and humidity raise cardiovascular strain at any given pace. Above about 25°C expect 15–40 seconds per km slower for the same effort.
How do I predict my marathon time from a 10K?
Doubling and adding a margin gives a rough guide, but marathon performance depends heavily on long-run training. Most prediction formulas over-estimate for runners without high weekly distance.
How fast should I increase my running distance?
A widely used guideline is no more than about 10% more per week, with an easier week every third or fourth week.
Race ke din pacing
Sabse aam galti — shuruaat mein bahut tez bhaagna. Bheed aur josh mein pehla kilometre target se 20–30 second tez nikal jaata hai, aur uski keemat aakhri hisse mein chukani padti hai.
| Hissa | Kya kariye |
|---|---|
| Pehla 20% | Target pace se 5–10 sec/km dheema |
| Beech ka 60% | Target pace par sthir |
| Aakhri 20% | Jitna bacha ho, utna tez |
Ise negative split kehte hain — doosra aadha pehle se tez. Zyadatar personal best isi tarah bante hain.
Treadmill aur sadak ka farak
- Treadmill par belt aage badhti hai, isliye wahi pace thoda aasan lagta hai. Barabari ke liye 1% incline rakh lijiye.
- Sadak par hawa ka resistance hota hai, treadmill par nahi.
- Treadmill ki speed reading galat ho sakti hai, khaaskar purani machine par.
- Race ki taiyari kar rahe hain to kam se kam kuch runs bahar zaroor kariye — surface aur mausam ki aadat zaroori hai.
Naye hain, lambe break ke baad laut rahe hain, ya koi dil, jodon ya saans ki takleef hai — to training plan shuru karne se pehle doctor se ek baar mil lena behtar rahega.
More questions
Negative split kya hota hai?
Jab race ka doosra aadha hissa pehle se tez daura jaye. Zyadatar personal best isi tarike se bante hain, kyunki shuruaat mein energy bachi rehti hai.
Treadmill aur sadak ka pace alag kyun lagta hai?
Treadmill par belt aage badhti hai aur hawa ka resistance nahi hota, isliye wahi pace aasan lagta hai. 1% incline rakhne se dono lagbhag barabar ho jaate hain.
